Rowing vs Running
Running and rowing can challenge the same aerobic system while asking the body to produce that effort in very different ways.
There is a particular kind of confusion that can happen the first time a runner spends serious time on a rowing machine.
Your heart rate rises. Your breathing becomes deeper. Your legs start working harder than expected. After twenty or thirty minutes, the effort can feel every bit as substantial as a steady run. From the cardiovascular side, there may be very little about the session that feels like an easier alternative.
And yet, when you step off the machine, your body has clearly been doing something different.
There have been no thousands of repeated landings. No calves and Achilles tendons absorbing and returning energy with every stride. No need to support your body weight while moving continuously across the ground. Instead, the effort has been created through repeated leg drives, trunk movement and pulling against resistance.
That is what makes rowing and running interesting to compare. They can place a surprisingly similar demand on the aerobic system while creating that demand through very different movement.
This is also why asking whether rowing or running is better does not get us very far. Better for what? If the goal is to challenge the cardiovascular system, the two activities overlap considerably. If the goal is to become better at running, however, the differences begin to matter just as much as the similarities.
Understanding that distinction makes it much easier to see what rowing can give a runner — and what only running can build.
The Aerobic System Does Not Care How You Create the Demand
From the perspective of your cardiovascular system, running and rowing are less different than they first appear. Both can ask the heart to deliver oxygen continuously to working muscles. Both can raise breathing to a steady, sustainable level and keep it there for a meaningful amount of time. Both can be used for relatively easy aerobic work or pushed into much harder territory.
The movement producing that demand is different, but the underlying aerobic machinery is still being asked to support sustained work.
This is why a well-controlled rowing session can feel remarkably similar to a steady run from the inside. You may settle into a rhythm where breathing becomes predictable, effort stabilizes and the session feels sustainable rather than progressively harder. The pace on the rowing machine tells you almost nothing about running pace, but the aerobic experience can still be familiar.

A similar heart rate does not mean the body has received the same training stimulus.
The cardiovascular overlap is real. The mechanical overlap is much smaller.
And for a runner, that difference eventually becomes the more important part of the comparison.
The Legs Work Hard in Both — but Not in the Same Way
One of the easiest mistakes to make with rowing is to describe it as a way to give the legs a break.
That can be true if what we mean is a break from running. It is much less true if we mean a break from muscular work.
A good rowing stroke begins with a substantial contribution from the legs. You push through the footplates, extend through the knees and hips, and use that force to accelerate the handle and flywheel. Repeat that movement hundreds of times and the legs can accumulate plenty of fatigue.
Running creates its load differently.
Instead of pushing repeatedly against a fixed footplate, the body has to absorb and redirect force every time the foot meets the ground. The calves, Achilles tendons and other elastic structures are repeatedly loaded and unloaded, while the muscles have to stabilize the body through thousands of individual contacts.
That distinction matters because muscular effort and mechanical impact are not the same thing.
A runner can finish a rowing session with genuinely tired legs while having accumulated almost none of the repeated impact that would have come from another hour of running. Conversely, a comfortable run may not produce the same concentrated muscular sensation in the thighs, yet it continues to expose the body to the specific loading pattern it must eventually become good at handling.

Running develops the body’s ability to tolerate running. Rowing can keep the aerobic system working while temporarily removing much of that running-specific mechanical demand. For a runner deciding between the two, that difference is often more important than which activity produces the higher heart rate or leaves the legs feeling more tired.
Running Builds Something Rowing Cannot Fully Reproduce
The aerobic system may be happy to work in either activity, but running performance depends on more than the aerobic system.
A runner gradually becomes better at handling the act of running itself.
The tendons learn to tolerate repeated loading. Muscles become better at producing and absorbing force in the particular sequence required by the stride. Coordination becomes more economical. The body becomes accustomed to maintaining posture and movement while ground contacts accumulate for an hour, two hours or much longer.
None of this feels especially dramatic during an ordinary run. In fact, much of the adaptation happens precisely because the movement becomes so familiar.
Rowing cannot reproduce that familiarity. You can build an impressive aerobic engine on a rowing machine and still discover that your calves become tired when you return to longer runs. Your breathing may feel comfortable while your legs are reminding you that cardiovascular fitness and running durability are not quite the same thing.
I think this is where comparisons between endurance activities often become unnecessarily binary. If rowing does not reproduce every adaptation from running, it is easy to conclude that it is somehow inferior training for a runner. But that misses the reason we might use it in the first place.
Sometimes the missing mechanical load is exactly the point.
A training week does not necessarily become better because every aerobic minute also carries running-specific stress. Running remains the activity that makes you more specifically adapted to running. Rowing gives you another way to develop endurance when adding more of that specificity is not necessarily what the week needs.

Rowing Can Create More Local Fatigue Than You Expect
There is another difference that becomes obvious once a runner starts rowing regularly: the cardiovascular effort and the muscular effort do not always rise together in the way you expect.
On an easy run, experienced runners can often settle into a rhythm where no individual muscle group feels particularly responsible for keeping the effort going. The work is distributed across a movement the body has repeated thousands of times, and the limitation tends to feel increasingly aerobic as the run continues.
Rowing can feel much more local. Your quadriceps may begin to burn. Your glutes may become noticeably tired. Your back or forearms may start asking for attention even though your breathing still feels controlled. For someone new to rowing, one of those areas can become the limiting factor long before the aerobic system has received the training session you intended.
That does not necessarily mean rowing is harder than running. It often means you are less adapted to rowing. Technique matters here as well. A runner who pulls too much with the arms, rushes the recovery or turns every leg drive into a powerful effort can transform what was supposed to be steady aerobic work into something much more muscular.
This is why I would be careful about matching rowing and running sessions by numbers alone. Sixty minutes of easy running and sixty minutes of rowing may occupy a similar place in an aerobic training plan, but they do not automatically create the same fatigue.
The better comparison is what happens afterwards. Can you finish the rowing session feeling aerobically trained without creating muscular fatigue that interferes with tomorrow’s running? If your legs are unusually heavy and your back and arms are exhausted, the absence of impact has not magically made the session easy.
Low impact changes the type of load. It does not remove the load.
When Running Is the Better Choice
For all the aerobic overlap between the two activities, there are plenty of days when replacing a run with rowing would solve a problem that does not exist.
If you are recovering normally, your legs feel good and the training plan calls for an ordinary easy run, running is usually the more useful choice. You get the aerobic work while continuing to accumulate the repeated mechanical exposure that makes running itself feel durable and economical.
This becomes even more important when you are preparing for longer races. At some point, the body has to learn what it feels like to keep running as ground contacts accumulate. A rowing machine can help build the engine supporting that effort, but it cannot teach the legs to tolerate kilometre after kilometre of running.
There is also something easy to overlook here: not every easy run represents excessive mechanical stress. Once a runner starts thinking about cross-training, it can become tempting to protect the legs from almost everything. But appropriate running load is not merely something to recover from. It is also part of the training stimulus.
That is why I would see rowing less as a competitor to normal running and more as another option when the cost of another run begins to outweigh the benefit of making that session running-specific.
On a week when you are moving well and absorbing the training comfortably, there may be no reason to make the substitution. On a week when the aerobic system could handle more work but the legs have already accumulated enough running load, the equation changes.
That is where rowing starts to become particularly useful.
When Rowing Is the Better Choice
The answer becomes almost the reverse when your aerobic capacity is ready for more work but your running structures would benefit from less repetition.
Perhaps you have already run several times that week. Perhaps the previous day’s workout left the calves or Achilles feeling worked without leaving you generally exhausted. Or perhaps you simply want another endurance session without turning every available training hour into another collection of ground contacts.
This is where rowing earns its place. You can still create a substantial cardiovascular stimulus. The legs still contribute. The session can still have enough duration to matter. But you have removed one of the major costs that would have come with another run: repeated impact.
That does not mean rowing should automatically replace running whenever the legs feel slightly tired. Some fatigue is a normal consequence of training, and constantly avoiding it would also mean avoiding some of the adaptation we are trying to create.
The useful distinction is between needing less training and needing a different kind of training.
Those are not always the same thing. Sometimes the body really does need less. On another day, however, the runner may be perfectly capable of doing meaningful aerobic work while having little reason to add another hour of running-specific load.
I think this is one of the most useful ways to think about cross-training in general. It gives us another variable to adjust. Instead of choosing only between running and resting, we can sometimes change the type of load while keeping much of the aerobic stimulus.
Rowing is particularly good at creating that option because it does not turn the legs into passengers. They are still training. They are simply training differently.
Can Rowing Replace an Easy Run?
Sometimes, yes.
If the main purpose of an easy run is to accumulate controlled aerobic work, rowing can reproduce a meaningful part of that purpose. You can spend forty, sixty or even more minutes working steadily without adding another block of running impact to the week.
But replacement becomes a misleading word if we take it too literally.
An hour of rowing does not become an hour of running simply because the duration or heart rate looks similar. The cardiovascular stimulus may overlap, while the mechanical stimulus does not. That difference is exactly what makes rowing useful, but it is also why replacing too many runs eventually changes what you are training for.
For a runner who already has plenty of running in the week, replacing one easy session may cost very little in running specificity while making the overall load easier to absorb. For someone running only two or three times a week, the calculation is different. Each run represents a larger share of the limited exposure that is teaching the body to become better at running.
So I would not use a fixed conversion such as thirty minutes of rowing equals thirty minutes of running. Training does not translate that neatly.
Instead, look at the purpose of the session. If you need more running-specific adaptation, run. If you need aerobic work without more running-specific mechanical load, rowing becomes a genuine alternative.

Rowing and Running Should Not Be Compared by Pace or Distance
Runners are used to giving training a numerical shape.
We know roughly what an hour of easy running means. Distance accumulates predictably, pace gives the session context, and over time those numbers become familiar enough that we can look at a run and immediately understand what kind of work it represented.
Rowing gives you numbers too, which makes it tempting to build the same relationship with them.
But a 2:20 per 500-meter rowing pace has no meaningful conversion to a 5:00 per kilometer running pace. Ten kilometers on a rowing machine does not represent the same training load as running ten kilometers. Even heart rate can behave differently because the movement, body position and amount of muscle involved have changed.
Trying to translate one activity directly into the other therefore creates precision without much meaning. Effort and purpose travel between the two much better than pace and distance do.
An easy rowing session should have the same broad intention as an easy run: controlled breathing, sustainable effort and the sense that you are accumulating aerobic work rather than testing how much work you can tolerate. A harder rowing session can certainly push beyond that, but then it should be treated as harder training rather than being given a free pass simply because there was no running impact.

And perhaps that is the simplest way to compare them: running trains endurance through running-specific load; rowing can train endurance while changing that load.
Neither makes the other unnecessary. The useful skill is knowing which kind of work the body needs today.
